Beginner Both Flow Full Body ⚡ Express ⏱️ 30 mins 📋 10 Exercises

Plan Overview

A 30-minute first-timer flow for brand-new Reformer students: pulsing footwork, a standing sprinter-scooter lunge, a hip flexor stretch, a seated arm series, and a supported frame-hang finish. Everything beginner-rated.

Sequence Flow

Warm-up 3 steps

Footwork: Parallel Press Away
Reps: 8-10 Tempo: 2:2
Transition: Feet hip-width apart and parallel on the footbar; press the carriage out and control the return — establish the exhale-press pattern that carries through the class
Reformer ⚙️ Springs: 2 Green Springs Footbar: High Headrest: Up
⚠️ Caution: Knee Issues (Keep the feet parallel and the knees tracking over the second toes; reduce the range or the springs if the knee complains.)
Focus Cue:

"Keep the feet parallel and the knees tracking directly over the second toes."

Footwork: Wide Stance
Reps: 8-10 Tempo: 2:2
Transition: Feet wide on the footbar; half range with pulses, knees tracking over the second toes
Reformer ⚙️ Springs: 2 Green Springs Footbar: Medium Headrest: Up
⚠️ Caution: Knee Issues (Keep the knees tracking over the second toes and the range small; stop if the knee complains.); Low Back Pain (Keep the pelvis anchored and the ribs down; stop if the low back aches.)
Focus Cue:

"Keep the knees tracking over the second toes in the wide stance."

Footwork: Calf Raises
Reps: 8-10 Tempo: slow
Transition: Calf stretch: balls of the feet on the bar, lower and lift the heels slowly
Reformer ⚙️ Springs: 2 Green Springs Footbar: High Headrest: Up
⚠️ Caution: Low Back Pain (Keep the pelvis anchored and the ribs down; stop if the low back aches.)
Focus Cue:

"Keep the heels in line with the toes — do not let the ankles roll."

Change the springs

Lighten the springs before the standing work: 2 Green → 1 Yellow or 1 Green, lower the footbar to Medium, and drop the headrest. The sprinter and scooter run on this lighter setting.

Sprinter
Reps: 6 each side Tempo: 2:2
Transition: One foot grounded — weight through the heel; the other foot on the carriage, pressed against the shoulder rest. Squat to warm up, then stay in the squat and press the carriage away

Focus Cue:

"Stay in the squat and press the carriage away."

Scooter
Reps: 6 each side Tempo: 2:2
Transition: From the lunge position, push through the front heel to stand up, keeping the back leg straight until you need to bend it

Focus Cue:

"Push through the front heel to stand up."

Hip Flexor Stretch
Reps: ~45 sec each side Tempo: slow breathing
Transition: Half-kneel beside the carriage: one knee on the ground, the other knee on the carriage; send the carriage knee back to stretch the front of the hip
Reformer ⚙️ Springs: 1 Green or 1 Yellow Spring Footbar: Low Headrest: Down
Focus Cue:

"Keep the hips square as the carriage rolls back."

Set up the box

Grab the box and set it up in short box position for the seated arm series.

Seated Front Raises
Reps: 8 Tempo: 3:1
Transition: Sit tall facing the mirror with strap tension by your sides; raise the arms to shoulder height without raising the shoulders
Reformer ⚙️ Springs: 1 Green or 1 Yellow Spring Footbar: Medium
Focus Cue:

"Keep the shoulders down and away from the ears as the arms rise — no shrugging."

W Raises
Reps: 8 Tempo: 3:1
Transition: Squeeze the shoulder blades into a W, pause, lower with control

Focus Cue:

"Squeeze the shoulder blades together as the elbows draw back into the W."

Seated Triceps Extension
Reps: 8 Tempo: 2:2
Transition: Elbows glued to the ribs — only the forearms move
Reformer ⚙️ Springs: 1 Green or 1 Yellow Spring Footbar: Medium
Focus Cue:

"Keep the upper arms glued to the ribs — only the forearms move."

Cool-down 1 step

Frame Hang Stretch
Reps: ~1 min Tempo: slow breathing
Transition: Stand inside the frames and hold the shoulder rests; let the spine hang long and breathe
Focus Cue:

"Inhale to grow tall, exhale to let the spine hang and soften."
