Footwork: Ankle Extension Series
Three-stage footwork series on the balls of the feet: isolated ankle extension, a heels-lifted press, and a calf stretch held at full extension.
⚠️ Clinical Contraindications
- Knee Issues: Pressing to full extension with the heels lifted loads the knee; keep the knee tracking over the second toe, never lock it, and shorten the range if the knee complains.
- Ankle / Achilles Sensitivity: Dropping the ankles under the footbar at full extension is an end-range calf and Achilles stretch; reduce the range, keep the heels higher, or stay with the first two stages.

Setup Instructions
Lie supine on the carriage with the balls of the feet on the footbar, the knees and toes hip-width apart, and the tailbone grounded heavy into the carriage. Spine neutral, arms by your sides.
Execution Instructions
Stage 1 works the ankles alone: lift the heels from the ankles and hold the stretch for a second before lowering them back to neutral, linking the lift and the drop to the breath. Stage 2 keeps the heels raised as you press the carriage away — inhale to prepare, exhale to press out, landing the knees softly at full extension, then inhale to bring the carriage back into the stoppers. Stage 3 adds the calf stretch: at full extension, hold and, keeping the legs straight, drop the ankles under the footbar until you feel the calf stretch, hold for a second, press the ankles away to return to full extension, then inhale to bend the knees and return the carriage to the stoppers. Work 4-6 slow reps of each stage.

Modifications & Progressions
Stage 1 – Ankle Extension (Heels Lifted) (Progression)
Lift and lower the heels from the ankles with the carriage parked in the stoppers, holding the top of the lift for a second. Use this stage on its own to warm the ankles up before adding the press.
Stage 2 – Heels Lifted Press (Progression)
Keep the heels raised throughout the press and the return, landing the knees softly at full extension rather than locking them.
Stage 3 – Calf Stretch at Full Extension (Progression)
At full extension, drop the ankles under the footbar to take the calf stretch, hold for a second, press the ankles away to full extension, then bend the knees to return.
Heels on the Footbar (Regression)
Run the same three stages with the heels resting on the bar to unload the ankles and reduce the balance demand.
Ankle-Sparing Press (Injury Modification)
Keep the heels down and the ankles still, working only the press and the return, to avoid loading the end-range calf stretch.
